Heart Rate Variability: The Health Metric You’ve Probably Never Been Taught to Understand

Most of us know our heart RATE, how many times our heart beats each minute. But there’s another heart-related measurement that may tell us even more about how well our body is functioning: heart rate variability (HRV).

Despite the name, HRV isn’t about having an irregular heartbeat. Instead, it measures the tiny differences in time between each heartbeat. For example, even if your heart rate is measured at 60 beats per minute, your heart doesn’t beat exactly once every second. One beat might occur after 0.98 seconds, the next after 1.05 seconds, and the next after 1.01 seconds. Those subtle variations are normal, and in most cases, they’re a sign of a healthy, adaptable nervous system.

Think of your nervous system like the accelerator and brake pedals in a car. The “accelerator” (your sympathetic nervous system) prepares you for stress, or exercise. The “brake” (your parasympathetic nervous system) promotes rest, recovery and healing. HRV reflects how well your body shifts between these two states. A higher HRV generally indicates greater flexibility and resilience, while lower HRV can suggest that your body is under physical or psychological stress.

HRV vs. Heart Rate: What’s the Difference?

Heart rate simply tells you how fast your heart is beating. HRV tells you how well your body is regulating that heartbeat.

For example, two people may both have a resting heart rate of 60 beats per minute. One may have an HRV of 25 milliseconds, while the other has an HRV of 75 milliseconds. Although their heart rates are identical, the second person generally has greater nervous system flexibility and may be better at recovering from daily stressors. 

Unlike blood pressure, cholesterol or resting heart rate, HRV is highly individual. Comparing your HRV to someone else’s is often less useful than tracking how your own HRV changes over time.

How Is HRV Measured?

The most accurate way to measure HRV is with a medical-grade electrocardiogram (ECG or EKG), which records the electrical activity of your heart.

Fortunately, many consumer wearables now estimate HRV with impressive accuracy by using optical sensors that detect changes in blood flow.

Some of the most common options include:

  • Apple Watch: Measures HRV periodically throughout the day and during sleep using the SDNN method. Because readings are taken intermittently, trends over weeks are often more meaningful than individual numbers.
  • Garmin Watches: Measure HRV primarily overnight and combine it with sleep and recovery data to provide an HRV Status, making it particularly useful for athletes and active individuals.
  • Oura Ring: One of the most consistent consumer devices for HRV because it measures throughout the night while your body is at rest. Many researchers consider overnight measurements among the most reliable for tracking long-term trends.

No wearable is perfect, but if you use the same device consistently, it can provide valuable insight into changes in your health and recovery.

So, what’s a Good HRV?

This is the question everyone asks; unfortunately there isn’t an easy answer to this question, as there isn’t one “ideal” number.

Healthy adults may have an HRV of anywhere from 20 to more than 100 milliseconds, and elite endurance athletes can be even higher. Age, genetics, fitness level, medications, illness and even hydration all influence HRV.

Rather than aiming for someone else’s value, try to establish your own baseline by measuring under similar conditions, ideally overnight, for several weeks. Your goal is to remain close to or gradually improve upon your personal average.

A sudden drop of 15-20% below your normal baseline for several days may indicate increased stress, poor athletic recovery, illness, inadequate sleep, overtraining or other factors affecting your body’s ability to adapt.

What Does a High or Low HRV Mean?

In general:

  • Higher HRV is associated with good recovery, physical fitness, emotional resilience, and a well-balanced nervous system.
  • Lower HRV often reflects increased physical stress, mental stress, illness, inflammation, poor sleep, alcohol use, dehydration or insufficient recovery after exercise.

It’s important to remember that HRV is a snapshot, not a diagnosis. A single low reading after a difficult workout or poor night’s sleep should be expected. What matters most is the trend over time. Recovery is just as important as training. Many athletes use HRV to decide whether they’re ready for a hard workout or would benefit from a lighter recovery day.

How Can You Improve Your HRV?

The same habits that improve overall health also tend to improve HRV:

  • Prioritize 7-9 hours of quality sleep.
  • Exercise regularly but allow adequate recovery between hard workouts.
  • Manage stress through mindfulness, meditation, deep breathing or yoga.
  • Stay hydrated and eat a balanced, nutrient-rich diet.
  • Limit alcohol consumption, especially before sleep.
  • Avoid chronic overtraining and prolonged sleep deprivation.
  • Maintain healthy body weight.

Heart rate tells you how fast your heart is beating. Heart rate variability tells you how adaptable your body is.

Viewed alongside sleep, exercise, nutrition and how you feel, HRV becomes a powerful tool for understanding recovery, resilience and overall health. It’s not about chasing the highest possible number — it’s about recognizing patterns and giving your body what it needs to perform, recover and thrive.
